Running Off the Bike

The leg that decides the race: adapting to running on cycling-tired legs, pacing by effort, holding form when it falls apart, hills, heat, walk-run, feet and the finish.

Each test below is ten questions on Insporta. The list under a test is what the questions check: one fact per question, with the source it was written from. Read it before the test, or come back from a wrong answer.

Test 1Brick Adaptation

  1. The switch between two different movement patterns and loading demands is what makes the first minutes feel awkward. It is a transition effect, not damage or total fuel depletion.

  2. The strongest sensation is concentrated in the opening minutes and then eases considerably. Knowing this stops athletes from panicking about it.

  3. Bricks rehearse the specific demand of running on tired legs. They make the sensation predictable and manageable rather than removing it.

  4. A weekly brick gives regular exposure to the transition without overloading the training week. More is rarely needed for a beginner.

  5. Trading resistance for cadence lightens the muscular strain in the closing kilometres. The legs then arrive at T2 less loaded.

  6. The sensation is normal and self-limiting, so running through it at a controlled effort is the answer. Stopping or sprinting does not speed the adaptation.

  7. Repeated maximal efforts back to back add fatigue and injury risk without teaching race execution. Beginner bricks should rehearse control, not exhaustion.

Test 2Pacing the Run by Effort

  1. Accumulated fatigue changes the effort-to-pace relationship. Judging by effort keeps your pacing honest when the pace number looks disappointing.

  2. There is a lag before heart rate stabilises at a new intensity. Perceived effort is the more useful reference in those first minutes.

  3. Chasing a number your body cannot support that day usually ends in a fade. Effort is the more reliable control when the two disagree.

  4. The halfway check is about sustainability, not comparison. If the honest answer is no, easing slightly now protects the finish.

  5. Excessive early effort is repaid at a poor exchange rate over the closing kilometres. Even pacing almost always produces a better finishing time.

  6. Stitches are common straight off the bike because you have been folded forward with a jostled gut and fast, shallow breathing. Easing the effort and emptying the lungs on the opposite foot strike is what actually releases it.

  7. Breathing tracks effort closely, so a few words per breath is a good marker for a pace you can hold to the finish. If you cannot get those words out, you are above sustainable effort and should ease back now rather than later.

  8. Having something left to give at the end is the classic marker of well-judged pacing. A run that slows continuously from the first kilometre points to going out too hard.

  9. The bike and run are a single continuous effort for the body. An overcooked bike leg reliably shows up as a slower, more painful run.

  10. Effort always feels deceptively low in the opening minutes before fatigue registers. Using that moment to justify racing hard is how athletes blow up.

Test 3Form Under Fatigue

  1. Fatigue commonly pulls the chest down and folds the hips, which cramps breathing and stride. Consciously opening the chest back up counteracts it.

  2. A slowing step rate usually comes with longer, heavier strides. Thinking quick and light is a simple way to resist the drift.

  3. Held tension burns energy without producing forward motion. A deliberate shoulder drop is one of the cheapest form fixes available mid-run.

  4. A foot planted well ahead of the body applies a braking force on each step. Landing closer under yourself keeps you moving more smoothly.

  5. A brief internal scan and reset costs nothing and catches drift before it becomes costly. It works because it needs no equipment and no stopping.

  6. Tension tends to travel, so gripping and clenching pulls the upper body tight. Relaxing the extremities is an easy trigger for relaxing the whole chain.

  7. New movement patterns take repetition before they hold up under fatigue. Racing is for applying familiar cues, not installing new mechanics.

  8. Running tall is about maintaining length through the trunk so the hips stay supported. It is a posture cue, not an instruction to run on the toes or arch the back.

  9. Where the foot lands relative to your body matters more than which part of it touches first. Quick cadence naturally brings the landing back underneath you.

  10. Quick, relaxed steps are exactly what holding form looks like. Slumping, gripping and over-striding are the classic markers of it falling apart.

Test 4Hills on the Run

  1. Shorter, quicker steps keep the load per stride manageable and protect your rhythm; the pace naturally slows on a climb.

  2. Holding flat-ground pace uphill costs disproportionate energy. Pacing by effort keeps you intact for the rest of the run.

  3. A stronger, straight arm drive supports leg turnover on a climb; crossing the body wastes energy in rotation.

  4. Backing off at the crest costs the time the climb just bought you. Work over the top and re-establish your cadence quickly.

  5. Reaching out in front acts as a brake and hammers the legs; the other options describe good downhill running.

Test 5Heat and Hot Races

  1. Heat raises sweat rate, but individual rates differ enormously, which is why you learn yours in training rather than copying someone else's plan.

  2. Heat lowers the pace you can sustain. Adjusting from the start is far cheaper than blowing up and having to walk later.

  3. Ice held against the skin keeps cooling you for minutes rather than seconds. Ice tipped into your shoes just soaks your socks.

  4. External water gives real skin cooling and strong perceived relief, but the fluid you actually replace has to be swallowed.

  5. Heat raises your fluid needs, but deliberately overdrinking well beyond thirst risks hyponatraemia, which can be serious.

  8. Altered mental state is a medical emergency and minutes matter. Stopping to raise the alarm is expected of you; moving or carrying them is not your job and physically assisting their progress would disqualify you both.

  9. Heat adaptation comes from repeated exposures over roughly one to two weeks. A single hard heat session close to the race just adds fatigue.

  10. Evaporation is what cools you, so kit has to breathe; a jacket blocks it, and bare skin in strong sun burns.

Test 6Walk-Run Strategy

  1. A planned break taken early preserves your legs; walking that starts when you are already wrecked is damage control, not strategy.

  2. Drinking on the move usually means wearing it. A few walking seconds gets far more fluid in and costs very little time.

  3. You give away the least time by walking exactly where running is slowest and most expensive.

  4. Waiting for full recovery makes breaks stretch out. A pre-committed restart point keeps the pattern under control.

  5. The pattern only helps if you can hold it when tired. An interval chosen from a good day collapses in the second half, which is when you needed the structure most.

  7. Walking to fix a real physiological problem is sound. Walking because someone else did, or because a split disappointed you, is not.

Test 7Shoes, Socks and Feet

  1. Sockless is quicker in transition, but bare skin against a damp shoe rubs. Athletes who do it have rehearsed it in training.

  2. Familiarity beats marginal gains at this level; a shoe your feet already know is the lowest-risk option.

  3. Breaking in is about finding out where a shoe rubs your particular foot, not about the materials changing performance.

  4. A hot spot is friction warning you in advance. Thirty seconds spent early can save the rest of the run; water just makes the skin softer.

  5. Tape and lubricant are worth using, but only in placements you have already tested; race morning is not the time to experiment.

  6. Most runners get roughly 500-800 km from a pair, but it varies a lot, and the cushioning dies before the shoe looks finished. Racing on a compressed midsole raises the load on your legs when you are already fatigued.

Test 8Chafing and Skin Comfort

  1. Moisture plus salt crystals and grit turn ordinary fabric contact into sandpaper, so the same kit that is fine on a dry run can shred skin after a swim.

  2. The swim leaves you in damp, salty kit and the wetsuit works the neck for the whole swim, so triathlon adds rub points a dry run never produces.

  3. Loose fabric moves against skin with every stride, and thick seams concentrate pressure; a snug suit with flat seams does neither.

  4. Untested race kit is a classic cause: seams that are unnoticeable in a short session become raw patches over hours.

  5. Marker pen will not stick to greasy skin, so sunscreen goes on after marking and around the marked area.

Test 9Run Course Awareness

  1. Lap bands are a simple visual count: an athlete finishing with the wrong number of bands has not completed the course.

  2. Crossing the finish mat ends your race, so the check has to happen before it; running one lap too many costs time, running one too few costs the result.

  3. The turnaround marker defines the course; passing inside it means you have not covered the marked route.

  4. On lapped or multi-distance courses, athletes around you are routinely on a different route, so the markings are the authority.

  5. Triathlon rules require athletes to complete the full marked course and gain no advantage from shortening it.

  6. On a lapped course the gap between drinks equals the lap length, which may be far longer than you expect.

Test 10The Last Kilometre and Finishing

  1. After a swim and bike, an over-ambitious final push often collapses into a walk that costs more than it gained.

  2. A maximal effort on top of hours of fatigue is where finish-line collapses happen; the gain is seconds, not minutes.

  3. Finish timing is triggered by the chip passing over the mat, which is why stepping around it can leave you without a time.

  4. The chip does the timing; the number is the human-readable identifier used for photos, officials and result checks.

  5. The leg muscles stop helping blood return the moment you stand still, which is why finishers feel faint. Keep walking. If you do feel faint rather than merely tired, lying down with your legs raised and telling a marshal is the right response.

  7. Transition reopens on the organiser's schedule and exit checks that your bib, wristband or body marking matches the bike.

  9. Calling for medical help is expected of you. Physically assisting another athlete's forward progress is a different thing and disqualifies both of you under World Triathlon and Ironman rules. Passing on nutrition is allowed; passing on equipment is not.
